Jet Lag Recovery: What Actually Works, What Doesn’t, and How to Use Supplements Correctly

The flight lands at 7am local time. Your body believes it is midnight. For the next three days you will be exhausted at 2pm and wide awake at 3am. This is not sleep deprivation in the conventional sense; it is a mismatch between your internal clock and the external time cues at your destination. Treating them as the same problem produces the same outcome: nothing much helps.

Jet lag recovery works when you address the underlying circadian mismatch directly, rather than just managing symptoms.

Eastward vs Westward: Why Direction Matters

The circadian clock has a natural free-running period slightly longer than 24 hours, which means it is easier to delay (go to sleep later) than to advance (go to sleep earlier). Westward travel requires delaying the clock. Eastward travel requires advancing it. This is why most people find eastward travel more disorienting: flying from London to Tokyo across 9 time zones eastward requires the clock to advance nearly half a full cycle, which the circadian system resists more strongly than the equivalent westward delay.

Rule of thumb: eastward travelers need more active intervention, and the primary tools are morning bright light and precisely timed melatonin. Westward travelers often recover with less structured intervention because the clock adjusts in its natural preferred direction.

Light: The Most Powerful Clock Resetter

Light is the primary zeitgeber (time-giver) for the circadian clock. Bright light in the morning at your destination advances the clock toward local time faster than any supplement or behavioral intervention alone. For travelers arriving from long westward flights (e.g., Europe to the US), bright light exposure in the morning local time accelerates clock delay to match local schedule.

The specific guidance depends on direction. Eastward travelers should seek bright light in the morning local time and avoid it in the evening for the first two days. Westward travelers should seek evening light at the destination and avoid early morning bright light, which would push the clock the wrong way. Timing matters: getting light at the wrong phase of your clock can worsen jet lag rather than improve it.

For eastward travel: take 0.5 to 3 mg melatonin at the destination’s target bedtime (e.g., 10pm local time) starting on the night of arrival, regardless of how tired you feel at that moment. Continue for three nights. This is the protocol supported by research, including the Cochrane Review on melatonin for jet lag, which found consistent evidence of benefit when melatonin was taken at the correct phase.

For westward travel: melatonin is less necessary and timing is less critical. If taken at all, use it at the destination’s bedtime to support sleep onset in an unfamiliar schedule.

Dose: 0.5 mg is physiologically sufficient and produces the same circadian phase-shifting effect as 3 mg. Higher doses cause longer sedation without additional clock-shifting benefit. Most commercial melatonin is over-dosed. The 0.5 mg dose also has fewer morning grogginess side effects.

Caffeine Strategy

Caffeine is useful for managing daytime alertness during the adjustment period, but timing matters. Caffeine’s half-life in the body is 5 to 7 hours. Consuming caffeine in the early afternoon (after 1pm local time) delays sleep onset and worsens night-time adaptation at the destination.

Use caffeine strategically on the first day at your destination: in the morning and early afternoon to maintain alertness during daylight hours, then cut off by early afternoon to allow the night’s sleep to proceed without interference. Avoid caffeine on the flight if you intend to sleep during descent to align with destination night.

Additional Supplements

Magnesium glycinate (200 to 400 mg) taken 30 to 60 minutes before destination bedtime improves sleep onset and quality during the adjustment period. It does not shift the circadian clock but addresses the symptom of impaired sleep quality when you are trying to sleep at the new local time.

L-theanine (100 to 200 mg) combined with magnesium is useful for people whose jet lag manifests primarily as an inability to relax into sleep at the new bedtime, rather than just an inability to feel tired at the right time.

Adaptogens: Rhodiola rosea at 200 to 400 mg taken in the morning at your destination may help manage cognitive fatigue and maintain mental performance during the adaptation period. It does not shift the clock but supports functional alertness during the days when your circadian system is misaligned.

What to Skip

Sleeping pills for jet lag mask symptoms without addressing circadian realignment. Benzodiazepines and z-drugs suppress REM sleep and may make the adjustment period longer by providing subjectively adequate sleep without the light-exposure cues needed to reset the clock. They are appropriate for a very specific scenario: a single critical sleep on arrival night before an important event. For multi-day adjustment, they are counterproductive.

Alcohol: suppresses REM sleep, dehydrates, worsens daytime fatigue, and provides no circadian benefit. The sedative effect at night comes at the cost of reduced sleep quality and increased next-day fatigue.

On the Flight

Set your watch to destination time when you board. Eat and drink according to destination meal patterns rather than departure airport timing. Hydration on long flights matters for subjective wellbeing but does not directly shift the circadian clock. Window seat allows better light control (close the shade during destination night periods, even while awake). The flight itself is an opportunity to begin the phase shift before landing if you manage your light exposure and sleep timing intentionally.
